Yeah, it looks like your knees are travelling forward a bit too much. The other thing you know - slow down your descent. Control the movement.

As long as you are not doing exercises that emphasize the muscles that are on their off day, the work done on them will be virtually insignificant... And regardless, it can only help, not hurt your gains.

Do you squeeze your shoulder blades when you do chest presses? Do you deadlift with good form?
I used to slouch until i started doing these 2 things. May not entirely direct, but i stand very upright now.

ive seen someone break their hand on a heavy bag, completely there own fault as the guy that runs the gym suggested he punched it as hard as he can with no wraps or gloves to condition his wrists and knuckles lol!

Try lifting with lower rep ranges. Any type of close grip bench bb/db variation and over head extensions should get you what you are looking for. I don't know if you have a day specifically for arms, but make sure to prioritize these exercises.
Dips are also very good for chest and overall triceps development.

a lot of true bodybuilders do high volume training which includes doing each muscle group 2-3 times per week. The body can handle a lot more than you think it can
